How to increase your HRV

Sleep, breathing, exercise, alcohol, cold — and where vagus nerve stimulation fits. Practical, honest ways to improve heart rate variability.

The big levers are boring and free: sleep, aerobic exercise, less alcohol, slow breathing. Vagus nerve stimulation (like Nurosym) is one extra, optional lever — not a substitute for the basics. Track with whatever wearable you have, but don't obsess over a single night.

What HRV is (quickly)

Heart rate variability is the variation in time between heartbeats — an indirect read on your autonomic nervous system and physiological stress. Higher generally means better-recovered and more parasympathetic; lower often tracks stress, poor sleep or alcohol. It's highly individual, so compare yourself to yourself, not to other people.

The levers that actually move it

  • Sleep: the single biggest one. Regular schedule, cool dark room, screens off late.
  • Aerobic / zone-2 exercise: consistent easy cardio raises HRV over weeks.
  • Alcohol: cutting it is often the fastest visible win — alcohol reliably tanks overnight HRV.
  • Slow breathing: long exhales (around six breaths a minute) nudge vagal tone.
  • Cold exposure & daylight: brief cold and morning light both help for many people.
  • Hydration: a less-discussed lever that comes up constantly in tracker communities — several users report their recovery score staying poor regardless of sleep or training load until they specifically increased daily water intake.
  • Meal timing: eating your last significant meal four to five hours before bed is one of the more consistently reported wins in self-tracking communities, alongside a cooler bedroom.
  • Time off work / lower baseline stress: less a "technique" than an honest observation — several long-term trackers note their HRV rises predictably on vacation and falls just as predictably back at work, which says something real about how much chronic stress load matters relative to any single tactic.

Which breathing technique actually wins? A real self-experiment

Rather than take anyone's word for the "best" breathing technique, one detailed self-experiment tested four approaches head-to-head — 4-7-8 breathing, resonant/coherent breathing, Wim Hof method, and box breathing — using ten 20-minute morning sessions per technique, with HRV measured during each session and blood pressure measured before and after. Resonant/coherent breathing came out on top on the numbers: the largest average HRV increase and the largest drop in systolic blood pressure of the four. Wim Hof breathing placed second on HRV but performed the worst of the four on blood pressure change — yet the same person noted it gave the best subjective feeling afterward, enough that they kept using it for its own sake despite the numbers favoring coherent breathing. That distinction — the technique with the best numbers isn't necessarily the one that feels best — is worth keeping in mind: track what you can, but don't let a chart override how you actually feel afterward.

Where vagus nerve stimulation fits

When your HRV won't budge despite doing everything right

A recurring, important thread in wearable communities is the person who exercises, eats well, sleeps enough, and still has a chronically low HRV that never seems to respond — one detailed example described a HRV consistently in the 13–25 range despite six months of otherwise healthy habits, with the wearable's own recovery score reading as permanently poor as a result. The community response to this is worth internalizing: HRV is genuinely individual, and a chronically low absolute number is not automatically a sign that your habits are failing — some people's physiology simply runs at a lower absolute HRV than others, in the same way resting heart rate varies by person. That said, the same discussion flagged a real, actionable point: if your number is unusually low even accounting for that, it's reasonable to get your heart checked by a clinician rather than assuming it's purely a lifestyle problem to keep chasing with more hacks.

How to track without obsessing

Any wearable that reports HRV (Oura, Whoop, Garmin, Apple Watch) is fine to spot trends; a chest strap is more accurate for spot measurements. Watch the weekly trend, not one night — a single low reading after a late dinner or a glass of wine means little. Be aware that wearables occasionally need to recalibrate after a long period of unusual readings, which can look like a real health change when it's actually a measurement quirk — if a sudden shift doesn't match how you feel, give it a week before reacting to it.
